The incline dumbbell fly is a chest isolation exercise that targets the upper (clavicular) portion of the pectoralis major. Lying back on a bench set to about 30 degrees, you hold a dumbbell in each hand with soft, fixed elbows and open your arms in a wide arc until you feel a stretch across the upper chest, then hug the weights back together above you.

The incline dumbbell fly takes the classic chest fly and tilts it to bias the upper chest — the clavicular fibres that give the pecs a full, square-topped look and that most lifters struggle to develop. By setting the bench to a modest incline (around 30 degrees) and sweeping your arms out and back in a wide hugging arc, you load the upper pecs through a long stretch that pressing alone rarely reaches. Because it isolates the chest instead of splitting the work with the triceps, the incline fly is one of the best accessory moves for building upper-chest width and a strong mind-muscle connection. It needs only two dumbbells and an adjustable bench, and it pairs perfectly after incline pressing.

  1. Set an adjustable bench to a low incline of about 30 degrees — steeper shifts the load onto the front delts, so keep it modest.
  2. Sit back with a dumbbell in each hand, plant your feet, and pull your shoulder blades down and back into the pad.
  3. Press the dumbbells up over your upper chest so they're nearly touching, palms facing each other, then bend your elbows slightly and lock them at that angle for the whole set.
  4. Keeping your elbows soft and fixed, lower the dumbbells out to the sides in a wide arc, leading with your upper arms until you feel a deep stretch across your upper chest.
  5. Pause briefly at the bottom without dumping tension onto the shoulders, with your upper arms roughly level with your torso.
  6. Squeeze your upper chest to drive the weights back up along the same arc, as if hugging a barrel, until the dumbbells meet above you; squeeze for a beat and repeat.

The fly trains this through horizontal adduction with a long stretch, making it a focused isolation move for the hard-to-build top of the chest. The front delts (anterior deltoids) assist as secondary movers, especially at the bottom of the arc, and help stabilise the shoulder as the arms travel. The biceps and forearms work statically to hold the fixed elbow angle and grip the dumbbells, while the rotator cuff stabilises the shoulder joint throughout. The net effect is concentrated, long-range tension on the upper pecs.

For most lifters, 3 sets of 10-15 reps with 60 seconds of rest is an ideal starting point for the incline dumbbell fly. As an isolation move it responds best to moderate weight and controlled reps rather than heavy loading. For hypertrophy (upper-chest growth), aim for 3-4 sets of 10-15 reps with a deliberate stretch and squeeze. For a pumping finisher, use lighter dumbbells for 15-20 reps. Rely on incline presses for your heavy work and use the fly as accessory volume. Always prioritise range of motion and control over adding weight.
